Naps: how long, when, and what the different lengths do

A twenty-minute nap and a ninety-minute nap are different interventions with different mechanisms. Getting the length wrong is what produces the grogginess that makes people conclude naps do not suit them.

Napping is normal human behaviour. The biphasic pattern — a main night sleep plus an afternoon nap — is found in many cultures, and there is a genuine circadian basis for it: alertness dips in the early afternoon independently of lunch, a phenomenon sometimes called the post-lunch dip that occurs even in people who have not eaten.

What makes naps confusing is that different durations produce different effects, and most people use whatever length happens to fit.

The lengths

10 to 20 minutes. The power nap. Confined to stage 1 and stage 2 sleep, so waking is easy and sleep inertia is minimal. Improves alertness, reaction time and subjective sleepiness for roughly one to three hours. This is the default recommendation for anyone who needs to function immediately afterwards.

30 to 60 minutes. The problem zone. Long enough to enter slow-wave sleep, short enough that you are likely woken from it. Produces significant sleep inertia — grogginess, disorientation and impaired performance lasting up to half an hour after waking, occasionally longer. Performance can be temporarily worse than before the nap.

60 to 90 minutes. A full cycle including slow-wave and REM. Better for memory consolidation and creative association than a short nap. Waking at the end of a cycle, from lighter sleep, reduces inertia. Costs more time and is more likely to affect night-time sleep.

Sleep inertia is a real phenomenon, not weakness

Waking from slow-wave sleep produces measurable cognitive impairment — reaction time, decision-making and memory are all degraded for anything from a few minutes to half an hour. It is worst when the person is sleep-deprived, and it is why emergency workers woken abruptly are at risk of error. If you have to be sharp immediately, either keep the nap under 20 minutes or allow 30 minutes to recover.

When to nap

Timing matters as much as duration.

The natural circadian dip falls roughly seven to eight hours after waking — around 1pm to 3pm for someone who wakes at six. Napping in this window aligns with the body's own inclination and is least disruptive to night sleep.

Napping after about 4pm dissipates accumulated adenosine — the homeostatic sleep pressure — that you need for falling asleep at bedtime. This is the main mechanism by which naps cause insomnia.

For anyone with chronic insomnia, the standard advice is to avoid napping entirely, because sleep restriction depends on building sleep pressure and naps discharge it. This is one of the clearer cases where general advice and clinical advice diverge.

What naps actually do

Alertness and performance. Well established. NASA's studies on long-haul flight crews found that a planned 26-minute cockpit nap improved performance by 34 per cent and alertness by 54 per cent. Similar findings exist for medical staff, drivers and military personnel.

Memory consolidation. Naps containing slow-wave sleep produce measurable declarative memory benefits. Naps containing REM benefit procedural and associative memory. A 60 to 90 minute nap can produce consolidation comparable to a night of sleep for some tasks.

Creativity. Denise Cai's study found REM-containing naps improved performance on remote-association problems, while non-REM naps did not — and the benefit appeared only for problems the participant had been primed with beforehand.

Emotional regulation. Some evidence that naps reduce amygdala reactivity and improve tolerance of frustration.

Mood. Consistently reported, and probably the most immediate benefit for most people.

The coffee nap

Drink coffee, then immediately nap for around 20 minutes. Caffeine takes roughly 20 to 30 minutes to reach peak effect, so it arrives as you wake. Meanwhile the nap has cleared some adenosine, leaving fewer receptors for the caffeine to have to block.

It has been tested, including in driving simulator studies, and outperforms either intervention alone. The main practical obstacle is that it requires being able to fall asleep shortly after drinking coffee, which not everyone can.

The health question

Epidemiological studies of habitual napping produce mixed results, and the mixture is instructive.

Several large cohorts have associated long or frequent daytime napping with increased cardiovascular risk and mortality. Others, particularly in Mediterranean populations, have found the opposite.

The most likely explanation is reverse causation and confounding. Long daytime napping in older adults is frequently a symptom — of sleep apnoea, of depression, of underlying illness, of poor night sleep — rather than a cause. Studies that account for night-time sleep quality and existing disease substantially attenuate the association.

A short planned nap in a healthy person who sleeps adequately at night is not the same behaviour as three hours of daytime sleep in someone with untreated sleep apnoea, and the epidemiology has often lumped them together.

Practical summary

If you need alertness now, nap 10 to 20 minutes, before 3pm. If you want memory or creative benefit and have the time, nap 90 minutes. Avoid the 30 to 60 minute range unless you can afford the grogginess. And if you have insomnia, do not nap at all.
