Why Morning Light Matters More Than Evening Darkness
The body clock is set chiefly by light received shortly after waking, and the timing of that exposure shifts sleep more reliably than anything done in the evening.

Advice about light and sleep concentrates almost entirely on the evening. The clock is more responsive to light in the morning, and that asymmetry has practical consequences.
The clock runs slightly long
Left without time cues, the human circadian rhythm settles at a period slightly longer than twenty-four hours for most people. It must therefore be corrected daily.
Light does that correcting. Specialised receptors in the retina, distinct from those used for vision, signal ambient brightness to the clock structure in the hypothalamus.
Because the natural period runs long, the daily correction required is usually an advance, and light in the morning is what produces an advance.
Why timing determines direction
The same light shifts the clock in opposite directions depending on when it arrives. Light in the hours after the core temperature minimum advances the clock; light in the hours before it delays.
In practice the temperature minimum falls shortly before habitual waking, so light after rising advances and light late in the evening delays.
This is why a fixed rule about brightness is unhelpful without a time attached. The relevant quantity is not exposure but exposure at a phase.
The intensity gap indoors
Outdoor daylight is far brighter than indoor lighting, by a margin most people underestimate because the eye adapts and reports both as adequately lit.
A well-lit room provides a small fraction of what an overcast morning outside provides, which means an entire day spent indoors delivers a weak signal to the clock.
Time outdoors soon after waking therefore does more than any indoor arrangement, and this holds even under cloud.
Why the evening advice is weaker than it sounds
Evening light does delay the clock, and screens do emit light. The size of the effect from a screen at normal viewing distance is modest compared with a lit room.
Total evening illumination in the room matters more than the device, and the alerting effect of what is on the screen may matter more than either.
Filters that shift screen colour address the smaller part of the problem, which is part of why evidence for them is thinner than their prominence suggests.
What this changes for a late sleeper
Someone whose sleep has drifted late is receiving little morning light, often because they wake after the brightest part of the morning has passed, which reinforces the drift.
Advancing usually works better from the morning end than the evening end, since lying in bed earlier without a clock shift produces waiting rather than sleep.
Where the drift is extreme and persistent, it may be a recognised circadian disorder rather than a habit, and that is a matter for a clinician.
